# High protein overnight oats: 5 jars with 26 to 30 grams of protein, no powder needed

A plain jar of oats and milk gives you about 9 grams of protein. One extra spoonful of the right food can triple that. Here are five jars, each worked out with USDA data.

**The short answer:** to make high protein overnight oats, soak ½ cup of rolled oats in milk and stir in a protein food, such as plain nonfat Greek yogurt or cottage cheese. Plain oats and 1% milk give about 9g of protein. Add a 170g container of Greek yogurt and the jar reaches 26 to 30g, no powder needed. Keep jars in the fridge and eat them within 2 days.

Every figure below is worked out from USDA FoodData Central (SR Legacy). Brands differ, so check the labels on what you buy.

## What are the best high protein overnight oats recipes?

The best high protein overnight oats pair rolled oats with Greek yogurt, cottage cheese or tofu, since those three do most of the work. Each of these five jars gives 26 to 30 grams of protein.

| Jar | Protein | Fiber | Calories |
| --- | --- | --- | --- |
| Pumpkin pie | 29.9g | 7.0g | 391 |
| Blueberry cheesecake | 29.0g | 9.3g | 396 |
| Chocolate raspberry | 28.4g | 10.5g | 403 |
| Strawberry hemp (dairy-free) | 28.0g | 8.0g | 446 |
| Peanut butter banana | 26.0g | 9.9g | 477 |
| *Plain oats and 1% milk, for comparison* | 9.4g | 4.1g | 205 |

Each jar starts with ½ cup (40g) of old-fashioned rolled oats. Here’s what goes in with it:

- **Pumpkin pie:** ½ cup 1% milk, one 170g container plain nonfat Greek yogurt, ¼ cup canned pumpkin, 1 tbsp pumpkin seeds, 1 tsp maple syrup, ½ tsp cinnamon.
- **Blueberry cheesecake:** ½ cup 1% milk, one 170g container plain nonfat Greek yogurt, ½ cup blueberries, 10g chia seeds (about 1 tbsp).
- **Chocolate raspberry:** ½ cup 1% cottage cheese blended smooth with ½ cup 1% milk, 1 tbsp unsweetened cocoa, 1 tbsp hulled hemp seeds, 1 tsp maple syrup, ½ cup raspberries.
- **Strawberry hemp (dairy-free):** 1 cup unsweetened soy milk blended with ½ cup soft tofu, 2 tbsp hulled hemp seeds, ½ cup sliced strawberries.
- **Peanut butter banana:** ¾ cup 1% milk, half a 170g container plain nonfat Greek yogurt, 1 tbsp peanut butter, ½ medium banana sliced, 10g chia seeds.

The raspberries carry a lot of fiber for their size, which is why the chocolate jar tops the fiber column even with no chia.

## How do you make overnight oats?

You make overnight oats by stirring rolled oats into a cold liquid in a jar and leaving it in the fridge for at least a few hours. Ohio State University Extension suggests 6 hours or overnight. The oats soften without cooking.

1. **Use a clean jar** with a lid, about 16 oz, so there’s room to stir.
2. **Add the oats, milk and protein food.** If you’re using cottage cheese or tofu, blend it with the milk first so the texture stays smooth.
3. **Stir in seeds, spices and any sweetener.** Chia thickens the jar as it sits.
4. **Seal it and refrigerate** straight away.
5. **Add soft fruit in the morning** if you like it fresher, then thin with a splash of milk if the jar is too thick.

Ohio State says rolled oats are steam-treated during processing, which is enough to make them safe to eat raw. Steel-cut oats and groats skip that step, so check the package before using them uncooked.

## How do you make overnight oats high protein without protein powder?

Add one large protein food plus one small one. Greek yogurt or cottage cheese brings the big number, and hemp seeds, pumpkin seeds or peanut butter top it up. Here’s what each add-in gives you:

| Add-in | Portion | Protein | Calories |
| --- | --- | --- | --- |
| Plain nonfat Greek yogurt | 1 container (170g) | 17.3g | 100 |
| Cottage cheese, 1% | ½ cup (113g) | 14.0g | 81 |
| Soft tofu | ½ cup (124g) | 8.9g | 76 |
| 1% milk | 1 cup (244g) | 8.2g | 102 |
| Unsweetened soy milk | 1 cup (243g) | 6.9g | 80 |
| Hulled hemp seeds | 2 tbsp (20g) | 6.3g | 111 |
| Peanut butter | 1 tbsp (16g) | 3.6g | 96 |
| Pumpkin seeds | 1 tbsp (8g) | 2.4g | 45 |
| Chia seeds | 10g | 1.7g | 49 |

Notice chia near the bottom. It’s a fiber food more than a protein food: 10g gives 3.4g of fiber but under 2g of protein. Use it for texture, and lean on yogurt, cottage cheese or tofu for protein.

Why aim for 25 to 30g? A protein researcher quoted by Consumer Reports says that’s about how much your body can use in one meal, and Cleveland Clinic suggests at least 20g per meal. ## How long do overnight oats last in the fridge?

Overnight oats keep up to 2 days in the fridge, according to Ohio State University Extension’s food safety specialists. That makes them a two-batch-a-week job: make Monday’s and Tuesday’s jars on Sunday night, then Wednesday’s and Thursday’s on Tuesday night.

Never leave them on the counter overnight. Food safety specialists from NC State and Rutgers rated room-temperature overnight oats as risky, because a germ often found in grains, *Bacillus cereus*, can grow and make a toxin that heat doesn’t destroy. They said the fridge solves the problem.

- **Check your fridge is at 40°F or below.** The FDA recommends an appliance thermometer to be sure.
- **Get jars back in the fridge within 2 hours,** or 1 hour when it’s above 90°F, the FDA’s rule for perishables. That counts for a jar you carry to work, too.
- **Throw out any jar** that smells sour or looks off.

## How do you make dairy-free high protein overnight oats?

Use unsweetened soy milk and blend in soft tofu, then top up with hemp seeds. That’s the strawberry hemp jar above, at 28g. The milk you pick matters more than most people expect:

| Milk, 1 cup | Protein | Calories |
| --- | --- | --- |
| 1% cow’s milk | 8.2g | 102 |
| Soy milk, unsweetened | 6.9g | 80 |
| Almond milk, unsweetened | 1.0g | 39 |
| Rice milk, unsweetened | 0.7g | 113 |

Switch from soy to almond milk and the jar loses about 6g of protein. If you use almond milk, add another tablespoon of hemp seeds or a spoon of peanut butter to make up the gap.

If lactose is your only issue, Ohio State notes that lactose-free yogurt and milk work in the same recipes. Check the label on dairy-free yogurts, since protein varies by brand.

## Are overnight oats healthy?

Yes, overnight oats are a healthy breakfast for most people when you keep added sugar low. Plain rolled oats are a whole grain with fiber, and the five jars above give 7 to 10.5g of fiber each. We cover cholesterol, blood sugar and the trouble with flavored packets in [is oatmeal good for you](https://nourishandstrong.com/is-oatmeal-good-for-you).

Two small cautions. Each jar here uses 1 teaspoon of maple syrup or none, so measure if you add more. And oats are often processed alongside wheat, so if you eat gluten-free, Ohio State advises buying rolled oats verified as gluten-free.
