High protein breakfast: 9 ideas with real numbers

Real foods, real portions and real grams, so you can stop guessing and just make breakfast.

Scrambled eggs on toast with a bowl of Greek yogurt and berries and a glass of milk

The short answer: a high protein breakfast has about 20 to 30 grams of protein, and ordinary food can get you there. Two eggs, two slices of whole-wheat toast and an ounce of cheddar come to about 27 grams. A 6-ounce serving of plain Greek yogurt with three tablespoons of hemp seeds gives about the same.

You eat at seven. You feel fine at eight. By ten you’re hungry again, standing at the cupboard and wondering what went wrong with the toast.

Nothing went wrong. Toast just doesn’t bring much protein. One slice has about 4 grams. The fix is usually one added food, not a whole new way of eating. Start with the numbers.

How much protein is in common breakfast foods?

These figures come from USDA FoodData Central. We worked out each portion from the USDA amount per 100 grams and rounded to one decimal place. Brands vary, so check the label on anything packaged.

FoodPortionProtein
Canned sardines in oil, drained1 can (92g)22.6g
Firm tofu, calcium-set½ cup (126g)21.8g
Canned pink salmon, drained3 oz (85g)19.6g
Plain nonfat Greek yogurt6 oz (170g)17.5g
Low-fat cottage cheese, 2%½ cup (113g)11.8g
Hulled hemp seeds3 tbsp (30g)9.5g
Low-fat milk, 1%1 cup (244g)8.2g
Black beans, cooked½ cup (86g)7.6g
Smooth peanut butter2 tbsp (32g)7.1g
Unsweetened soy milk1 cup (243g)7.0g
Cheddar cheese1 oz (28g)6.5g
Egg, hard-boiled1 large (50g)6.3g
Almonds1 oz (28g)6.0g
Oats, cooked with water1 cup (234g)5.9g
Whole-wheat bread1 slice (32g)4.0g

Look at the middle of that table. Most single foods give less than 20 grams. A strong breakfast nearly always comes from putting two or three of them together.

How much protein do you need at breakfast?

No official body sets a breakfast number, and advice on daily protein varies. Here’s what the main sources say:

  • The minimum: Harvard’s Nutrition Source gives the National Academy of Medicine figure of at least 0.8 grams per kilogram of body weight a day.
  • Older adults: the ESPEN expert group recommends at least 1.0 to 1.2 grams per kilogram a day for healthy adults over 65.
  • US guidelines: a summary of the 2025–2030 Dietary Guidelines in American Family Physician says to prioritize protein at every meal and aim for 1.2 to 1.6 grams per kilogram a day.

For a 70kg (154lb) person, that works out at about 56 grams, 70 to 84 grams, or 84 to 112 grams a day. So experts don’t fully agree, and your own needs depend on your age, activity and health.

Cleveland Clinic suggests 20 to 35 grams per meal for people dealing with age-related muscle loss. That advice is aimed at a specific problem, but it’s a useful guide. If you aim for 20 to 30 grams at breakfast, you’ve made a solid start on any of the daily figures above.

If you have kidney disease, don’t raise your protein without advice, because you may need less. If you have another health condition or a special diet, ask your doctor or a dietitian what’s right for you. Harvard notes that protein needs vary with health conditions, and a dietitian can work out your own number.

9 high protein breakfast ideas

Each total below adds up the USDA figures from the table. Cooking method and brand will shift them a little.

BreakfastWhat’s in itProtein
Sardine toast1 can sardines, 2 slices whole-wheat toast30.6g
Salmon toast3 oz canned pink salmon, 2 slices toast27.6g
Cheesy eggs on toast2 eggs, 2 slices toast, 1 oz cheddar27.1g
Yogurt and hemp bowl6 oz Greek yogurt, 3 tbsp hemp seeds, fruit27.0g
Cottage cheese toast½ cup cottage cheese, 2 slices toast, 1 egg26.1g
Tofu scramble½ cup firm tofu, 1 slice toast25.8g
Beans and eggs2 eggs, ½ cup black beans, 1 slice toast24.2g
Peanut butter toast and milk2 slices toast, 2 tbsp peanut butter, 1 cup milk23.3g
Loaded oatmeal1 cup cooked oats, 1 cup milk, 2 tbsp peanut butter21.2g

Using soy milk instead of low-fat milk takes off about a gram, so the swap barely changes these totals.

How to make it work on a busy morning

  • Boil eggs ahead. Cook a batch once and you have a ready protein for the next few mornings.
  • Add one food, don’t start again. Already like toast? Add an egg or peanut butter. Already like oats? Pour on milk and add nuts.
  • Keep cans in the cupboard. Salmon, sardines and beans are ready when the fridge is empty.
  • Go savory if sweet food doesn’t appeal. Breakfast doesn’t need to be yogurt. Last night’s beans work well.
  • Pack it for later. Not hungry first thing? A yogurt tub and a small bag of almonds travel well.

Which proteins should you choose most often?

The amount isn’t the only thing that matters. Harvard calls this the protein “package”: the fat, fiber and salt that come along with the protein.

Harvard links red and processed meats to higher risks of heart disease, type 2 diabetes, certain cancers and early death. It suggests swapping them for beans, nuts, fish or poultry. So bacon can stay an occasional treat, not your daily protein. Beans, nuts, tofu, fish, eggs and yogurt make better everyday choices.

Your next step

Look at what you ate this morning and add up the protein using the table. If it came to less than 20 grams, pick one food to add tomorrow. That’s the whole job. Once breakfast is sorted, you can do the same for lunch and dinner with our free 7-day meal plan.
