Meal prep for beginners: your first week, from shopping list to Thursday lunch

Meal prep goes wrong when you try to cook a different dish for every day. This first-week plan uses one session, a few basic foods and four lunches that stay safe until Thursday.

A woman presses the lid onto a glass container in her kitchen, with three more glass meal prep boxes of rice, chicken and roasted vegetables in front of her and an empty roasting tray beside them

The short answer: to meal prep as a beginner, pick one lunch and cook its parts in a single 90-minute session: a tray of chicken, a pot of beans, a pot of rice, roasted vegetables and a batch of eggs. Pack four lunches in shallow containers. The FDA gives cooked chicken 3 to 4 days in the fridge, so Sunday’s food covers Monday to Thursday.

This plan makes four lunches, six snacks of hard-boiled eggs and a few breakfasts. Once it feels easy, add a second recipe.

How do you start meal prepping for the week?

Start small: prep one meal, usually lunch, for four days. Choose foods that reheat well, cook them all at once, and keep fresh, crisp things to add on the day. Beginners often cook five different dishes and end up throwing half away.

  1. Saturday night: put 8 oz of dried pinto beans in a bowl and cover with water to soak.
  2. Sunday: shop in the morning, prep for 90 minutes in the afternoon.
  3. Monday to Thursday: grab a box, add the fresh toppings, eat.
  4. Friday: use leftovers you froze, or make a quick tuna lunch.

What should be on a beginner meal prep shopping list?

A first-week list needs one protein you cook, one you don’t, a grain, two or three vegetables and some fruit. This list covers four lunches, snacks and breakfasts for one person.

  • Protein: 1 lb boneless chicken breast, 8 oz dried pinto beans, 1 dozen eggs, a 4-oz block of cheddar, a large tub of plain Greek yogurt.
  • Grain: 1½ cups rice, brown or white.
  • Vegetables: 1 head of broccoli, 2 bell peppers, 1 red onion, a bag of baby carrots, a cucumber, a bag of spinach.
  • Fruit: bananas and a bag of frozen berries.
  • Extras: a jar of salsa, olive oil, salt, cumin, a lemon.

How much does meal prep cost for a week?

What is the best order to meal prep in 90 minutes?

Start whatever takes longest first, and let the oven and stove run while you chop. This order keeps every burner busy:

TimeStep
0:00Heat the oven to 425°F. Drain the soaked beans, cover with fresh water and bring to a simmer with half the onion.
0:05Start the rice.
0:10Cut the broccoli, peppers and the rest of the onion. Toss with oil, salt and cumin on one tray. Put the chicken, oiled and seasoned, on a second tray. Both go in the oven.
0:15Put the eggs in a pot of water to hard-cook.
0:30Cool the eggs in cold water. Cut carrots and cucumber into sticks. Grate the cheese.
0:40Check the chicken with a thermometer. The FDA’s safe minimum for poultry is 165°F. Take it out when it gets there and let it rest.
0:50Spread the rice in a shallow container to cool. Pull the vegetables when they’re browned at the edges.
1:00Check the beans. Simmer until soft all the way through, then drain and salt them.
1:10Slice the chicken. Fill four containers with rice, beans, chicken and vegetables.
1:20Put the lunch boxes, eggs and cut vegetables in the fridge. Wash up.

Each lunch box gets about 25g of protein from the chicken and 12g from the beans. Add an ounce of cheese for another 6.5g. Our meal protein calculator will check any swap you make.

What should you cook ahead and what should you assemble fresh?

Cook ahead the foods that take time and reheat well. Add fresh foods that go soggy or brown on the day you eat them.

Cook ahead on SundayAssemble on the day
Chicken, roasted and slicedSalsa and a squeeze of lemon
Beans, cooked and drainedA handful of spinach
RiceCucumber sticks
Roasted vegetablesYogurt with berries and banana
Hard-boiled eggs, in the shellDressing, kept in a small separate pot

For breakfast, spoon yogurt into a bowl and top it with frozen berries the night before. They thaw by morning. Our high protein breakfast ideas have more options, and two of the eggs with carrot sticks make one of the high protein snacks that reach 13g.

How long does meal prep last in the fridge?

Most cooked meal prep lasts 3 to 4 days in a fridge at 40°F or colder, according to the FDA’s storage chart. Rutgers Cooperative Extension says never to keep leftovers more than four days.

FoodFridge (40°F)Freezer (0°F)
Cooked chicken, plain pieces3 to 4 days4 months
Cooked poultry dishes3 to 4 days4 to 6 months
Cooked meat and meat dishes3 to 4 days2 to 3 months
Cooked fish3 to 4 days4 to 6 months
Soups and stews3 to 4 days2 to 3 months
Homemade chicken, tuna or egg salad3 to 5 daysDon’t freeze
Hard-cooked eggs1 weekDon’t freeze
Opened canned fish3 to 4 days2 months

The FDA notes that freezing keeps food safe indefinitely, so its freezer times are for quality. Rice and beans aren’t on the FDA chart, so follow Rutgers’ four-day rule. Rice needs extra care: NC State Extension says to cool it as soon as possible after cooking, and never to leave it overnight in a turned-off rice cooker.

Want a Friday lunch too? Put the fourth box in the freezer on Sunday and move it to the fridge Wednesday night.

When you reheat, Rutgers says to heat food to 165°F all the way through, or bring soups and sauces to a boil. NC State Extension suggests reheating only the portion you’ll eat, since cooling and reheating again and again takes food through unsafe temperatures.

What containers are best for meal prep?

Shallow containers with tight lids are best. Rutgers recommends containers 3 inches tall or less, covered completely, with space left around them in the fridge so food cools quickly and evenly. Glass works in the microwave and doesn’t stain. Light plastic is easier to carry.

The FDA says to refrigerate cooked food within 2 hours, or within 1 hour when it’s above 90°F outside, and to divide large batches into shallow containers. Don’t wait for a whole pot to cool on the stove. Get an appliance thermometer too: the FDA’s target is 40°F or below in the fridge and 0°F or below in the freezer.

Quick questions

How long does meal prep last in the fridge?

Most cooked meal prep lasts 3 to 4 days in a fridge at 40°F or colder. That is the FDA’s window for cooked chicken, meat, fish, soups and stews. Hard-cooked eggs last 1 week. Rutgers Cooperative Extension says never to keep leftovers longer than four days, so freeze anything for day five.

Is meal prepping for 5 days safe?

Five days is longer than the FDA’s 3 to 4 days for cooked chicken, meat and fish, and Rutgers advises never keeping leftovers past four days. To cover five days, freeze the last one or two portions on prep day and move each to the fridge the night before you eat it.

How do you meal prep for the week as a beginner?

Pick one lunch and cook its parts in a single session: a protein, a grain and roasted vegetables. Pack four portions into shallow containers and refrigerate them within 2 hours. Keep crisp toppings like salsa, spinach and cucumber separate and add them the day you eat. Add a second recipe once that feels easy.

Is meal prepping cheaper?

It usually is, because you buy in larger amounts and waste less. In our plan, the chicken, eggs, cheddar and dried beans for four lunches plus snacks cost about $8.84 at September 2026 US average prices. Dried beans gave the cheapest protein of the foods we track, about $0.52 for 30g.

Can you meal prep rice?

Yes, if you cool it fast. NC State Extension says to cool cooked rice as soon as possible and never leave it overnight in a rice cooker. Spread it in a shallow container, refrigerate it within 2 hours, use it within four days, and reheat only the portion you’ll eat to 165°F.

Can you meal prep eggs?

Yes. Hard-cooked eggs keep 1 week in the fridge, according to the FDA’s storage chart, which is longer than most cooked foods. Keep them in the shell until you eat them. The FDA says not to freeze hard-cooked eggs. Two large eggs give 12.6g of protein in USDA data.
